Choosing the Right Calisthenics Plan

Calisthenics uses your body weight as resistance, making it practical when you have little or no equipment. The best workout depends on your goal: strength, muscle size, or weight loss. Each plan below uses a different approach, so choose one that matches your priorities before changing anything.

Bodyweight training can train several muscle groups at once, fit into limited schedules, and support coordination and athletic movement. It can also be adjusted for beginners and advanced trainees by changing leverage, tempo, repetition speed, or exercise difficulty.

  • Choose the strength plan if your priority is total-body force and harder variations.
  • Choose the muscle plan if you want more sets, focused body-part work, and a mix of controlled and explosive repetitions.
  • Choose the weight-loss plan if you prefer fast circuits, supersets, and interval-style conditioning.

Calisthenics Strength Plan

Adding plates is not the only way to make bodyweight training harder. This plan uses slow negatives, sustained holds, and uneven loading to challenge muscles more deeply.

A pull-up bar and a wall provide the main equipment. A jump rope can support warm-ups, while sprints on rest days add conditioning.

Day 1: Chest and Back

  • Push-up: 3 sets to failure, with 1 minute of rest.
  • Chin-up: 3 sets to failure, with 90 seconds of rest.
  • Typewriter push-up: 3 sets to failure, with 90 seconds of rest.
  • Smith machine inverted row: 3 sets to failure, with 1 minute of rest.
  • Close-grip push-up: 3 sets to failure, with 1 minute of rest.
  • Negative pull-up: 3 sets to failure, with 90 seconds of rest.

Day 2: Legs and Shoulders

  • Walking lunge: 3 sets of 20 alternating reps per side, with 90 seconds of rest.
  • Wall sit: 3 sets of 1 minute, with 1 minute of rest.
  • Hip thrust step-out: 3 sets of 8–10 reps, or stop at failure if that comes first. If needed, use exercise-ball hamstring curls instead.
  • Single-leg box squat: 3 sets of 5–10 reps per side, resting between sets but not between sides. Pistol or skater squats can replace the box variation for greater difficulty.
  • Pike push-up: 3 sets of 8 reps, with 1 minute of rest.
  • Judo push-up: 3 sets of 8 reps, with 1 minute of rest.

Day 3: Core and Active Rest

  • Hanging windshield wipers: 3 sets of 8 reps per side, with 90 seconds of rest.
  • Hollow-body hold: 3 sets of 1 minute, with 1 minute of rest.
  • Elbow plank: 3 sets of 1 minute, with 90 seconds of rest.

Calisthenics Plan for Building Muscle

Muscle-focused training calls for greater volume than a few hard sets to failure. This plan concentrates on individual body parts and raises the total number of working sets.

Once you can handle that workload, combine regular repetitions with explosive or plyometric variations. The supplied approach also pairs training with a nutrition and supplement plan designed to support growth, although those details are not included here.

Day 1: Chest and Back

  • Hand-release and chest-bump push-up: 3 sets of 30 seconds, resting at the top as needed, with 90 seconds of rest.
  • Feet-elevated push-up: 4 sets of 10 reps, with 1 minute of rest.
  • Triceps dip: 4 sets of 8–10 reps, with 90 seconds of rest. Use band or partner assistance if needed.
  • Chin-up: 4 sets of 8–10 reps, with 90 seconds of rest. Use assistance when necessary.
  • Hyperextension without a bench: 4 sets of 15–20 reps, with 90 seconds of rest.
  • Suspended row: 4 sets of 15–20 reps, with 1 minute of rest.

Day 2: Legs and Shoulders

  • Bulgarian split squat: 4 sets of 10–15 reps per side, resting between sets but not between sides.
  • Sissy squat: 4 sets of 10 reps, with 90 seconds of rest.
  • Exercise-ball leg curl: 4 sets of 15–20 reps, with 1 minute of rest. Slider curls with heel support can replace the ball.
  • Calf press: 4 sets of 25 reps, with 30 seconds of rest.
  • Handstand push-up: 4 sets of 8–10 reps, with 90 seconds of rest. Wall-supported handstand holds lasting 45–60 seconds are an alternative.
  • Scapular slide: 4 sets of 30 seconds, with 1 minute of rest.
  • Alternating side plank reach: 4 sets of 8 reps per side, with 1 minute of rest.
  • Bear crawl: 4 sets of 30 seconds, with 90 seconds of rest. Hold a stationary crawling position if you cannot continue moving.

Day 3: Core and Active Rest

  • Cocoon crunch: 4 sets of 10 reps, with 1 minute of rest.
  • Full moon: 4 sets of 12 reps, with 1 minute of rest.
  • Knee-tuck kick-up: 4 sets of 10 reps, with 1 minute of rest.
  • Side plank hip dip: 4 sets of 8 reps per side, resting between sets but not between sides.

Calisthenics Plan for Weight Loss

This plan uses alternating supersets and circuits to create fast-paced, athletic workouts. A yoga mat may make floor-based abdominal movements more comfortable on hard surfaces.

Within each superset, complete the movements in order with minimal rest, then allow up to one minute between sets. Circuits are performed as one round with little or no rest between exercises.

Superset and Interval Workout 1

  1. Bodyweight squat and single-leg balance reach: 3 sets of 10 squats, followed by 10 reps on each leg. Rest up to 1 minute between sets.
  2. Jumping jacks and shadow boxing: alternate 30-second rounds for one round, resting minimally.
  3. Push-up and sit-up: 3 sets of 10 reps each, with up to 1 minute of rest between sets.
  4. Russian twist and elbow plank: alternate 30 seconds of each for one round, resting minimally.
  5. Scapular slide and bench dip: 3 sets of 10 reps each, with up to 1 minute of rest between sets. A sturdy chair, couch, bed, or ottoman can replace a bench.
  6. Mountain climber and glute bridge: alternate 30 seconds of each for one round, resting minimally.

Superset and Interval Workout 2

  1. Sumo squat and reverse lunge: 3 sets of 10 squats and 16 alternating lunges, with up to 1 minute of rest between sets.
  2. High knees and bouncing lunge: alternate 30 seconds of each for one round, completing the lunges on both sides.
  3. Pike push-up and push-up: 3 sets of 10 reps each, with up to 1 minute of rest between sets.
  4. Tabletop Russian kick and crab toe-touch: alternate 30 seconds of each for one round, resting minimally.
  5. Side kick-through and exercise-ball hip thrust: 3 sets of 10 alternating kick-throughs and 12 hip thrusts, with up to 1 minute of rest between sets. A bench can replace the ball.
  6. Knee-to-nose pulse and shoulder tap: alternate 30 seconds of each for one round, resting minimally.
