These biceps workouts use curls, arm angles, and grip changes to train the long head, short head, and brachialis. Five routines support different goals, including greater arm size, more definition, beginner progression, peak development, and short-head emphasis. Although written with men in mind, anyone can use these exercises for arm development.

How to Target the Different Biceps Muscles

Arm position changes the emphasis of each curl. Preacher curls keep the elbows ahead of the torso, which limits the long head’s stretch and places more focus on the short head. Incline curls let the arms travel behind the body, giving the long head a deeper stretch and allowing it to handle more load.

Hand position also matters. Supinated curls turn the palms upward, pronated curls turn them downward, and neutral grips face each other inward. Neutral-grip movements, such as hammer curls, engage the brachialis more directly, while reverse-grip curls emphasize the brachioradialis.

A Practical Curl Technique

Keep the upper arms beside the torso throughout the set. Moving the elbows forward can shift work to the front deltoids and make it easier to lower the weight without stretching the biceps fully. Save that change for the final one or two repetitions of a set if you use a deliberate cheat curl.

Workout 1: Biceps Development for Maximum Mass

Begin with standing barbell curls because they allow you to lift more weight, then vary elbow and hand positions across the session. This routine uses a reverse-pyramid approach: reduce the weight slightly with each set and perform more repetitions.

  • Barbell curl: 4 sets of 6–8, 6–8, 8–10, and 8–10 reps
  • Alternating incline dumbbell curl: 3 sets of 8, 8, and 10 reps
  • Single-arm dumbbell preacher curl: 3 sets of 10, 10, and 12 reps
  • Cable rope hammer curl: 3 sets of 10–12, 10–12, and 12–15 reps
  • Reverse cable curl: 3 sets of 10–12, 10–12, and 12–15 reps

How to Perform the Mass Sets

Choose a load that lets you reach muscle failure at the listed repetition target. Complete warm-up sets as needed, but stop them well before failure. Each working set should reach failure.

With a training partner, perform a few forced repetitions after failure on the heaviest set of each exercise. Without a partner, finish with a drop set: lower the weight by about 25 percent after failure, then continue until you reach failure again.

Workout 2: Biceps and Forearm Definition

This session combines higher-repetition curls with supersets to increase workout intensity. It also includes forearm work and a shortened-range seated curl, which can follow full-range standing curls.

  1. EZ-bar curl: 3 sets of 12 reps, superset with the seated close-grip concentration barbell curl
  2. Seated close-grip concentration barbell curl: 3 sets to failure
  3. Standing one-arm cable curl: 3 sets of 12 reps, superset with the one-arm dumbbell preacher curl
  4. One-arm dumbbell preacher curl: 3 sets of 12 reps
  5. Hammer curl: 3 sets of 12 reps, superset with the palms-up barbell wrist curl over a bench
  6. Palms-up wrist curl over a bench: 3 sets of 15 reps

Superset and Loading Guidance

Use the same weight for all three sets of each exercise, and reach failure at the target repetition count. Perform hammer curls with both arms together, while one-arm curls alternate sides. Rest only after completing both exercises in a superset pair.

Workout 3: Beginner Biceps Routine

Beginners can use three curl variations to build familiarity with the movements. The EZ-bar curl allows the most loading, followed by machine preacher curls and seated dumbbell curls. For the final movement, try both simultaneous and alternating sets.

  • EZ-bar curl: 3 sets of 15, 12, and 12 reps
  • Machine preacher curl: 3 sets of 15, 12, and 12 reps
  • Seated dumbbell biceps curl: 2 sets of 12 reps

Beginner Loading Guidance

Select a weight that brings you close to failure without taking you there during the first month. The first two exercises use a pyramid: add weight after the first set while reducing the repetitions.

Workout 4: Build the Long Head and Biceps Peak

The biceps peak becomes more prominent as the long head develops. This routine emphasizes exercises and angles that place greater demand on that region.

  • Close-grip barbell curl: 3 sets of 12, 10, and 8 reps
  • Alternating incline dumbbell biceps curl: 4 sets of 12, 10, 8, and 6 reps
  • Cable rope hammer curl: 3 sets of 12, 10, and 8 reps
  • Concentration curl: 3 sets of 12, 10, and 8 reps

Pyramid and Failure Guidance

Increase the load with every set while reducing the target repetitions. Only the final set of each exercise should reach muscle failure, and the weight should allow you to meet the listed rep target.

Workout 5: Develop the Short or Inner Head

Balanced arm development requires more than long-head work alone. To shift attention toward the short head, use angles that limit how far the long head can stretch.

  • Wide-grip barbell curl: 3 sets of 8 reps
  • Preacher curl: 3 sets of 10 reps
  • High cable curl: 3 sets of 12 reps

Straight-Set Progression

Keep the working weight consistent for all three sets of each exercise and aim for the same repetition target. Use a slightly lighter load for each successive exercise so the target rep count rises from 8 to 10 and then 12. Continue if you can complete more than the listed reps.
